This is your complete 12-week beginner strength training programme. It’s designed to take you from never having lifted weights to confidently training with a proper routine. Progressive, structured, and guaranteed to make you stronger.
No fluff, no complicated splits, no gym-bro nonsense. Just a solid programme that works.

How This Programme Works
12 weeks broken into 4 phases:
- Weeks 1-3: Learning the movements
- Weeks 4-6: Building the foundation
- Weeks 7-9: Increasing intensity
- Weeks 10-12: Building strength
Progressive overload built in:
- Gradually increasing weight
- Adding reps
- Decreasing rest
- Getting stronger week by week
3-4 training days per week:
- Enough to see results
- Not so much you can’t recover
- Fits realistic schedules
Full body initially, then splits:
- Full body = best for beginners
- Upper/lower split later
- Efficient and effective
Before You Start
You need:
- Gym membership or home equipment (dumbbells minimum)
- Commitment to 3-4 sessions per week
- Training log (notebook or phone app)
- Proper form knowledge (watch videos first)
Warm up before EVERY session:
- 5 minutes light cardio
- Dynamic stretches
- Movement-specific warm-up sets
Cool down after EVERY session:
- 5-10 minutes stretching
- Focus on muscles worked
Phase 1: Weeks 1-3 – Learning the Movements
Goal: Master basic movement patterns with light weight
Schedule: 3 days per week (Monday, Wednesday, Friday)
Rest: 90 seconds between sets
Workout A, B, C (All Same – Full Body)
1. Goblet Squat
- 3 sets x 12 reps
- Light dumbbell or kettlebell
- Focus: Squat depth, keeping chest up
2. Press-Ups (Modified if needed)

- On knees if full press-ups too hard

3. Dumbbell Romanian Deadlift

How to Progress Each Week
Option 1: Add Weight (Most Common)
- Same reps and sets
- Increase weight by smallest increment
- E.g., 10kg to 12kg dumbbells
Option 2: Add Reps
- Same weight
- Do more reps
- E.g., 3 sets x 10 becomes 3 sets x 12
Option 3: Add Sets
- Same weight and reps
- Do more sets
- E.g., 3 sets becomes 4 sets
Option 4: Reduce Rest
- Same everything else
- Less rest between sets
- Makes it harder

Deload Weeks
Week 3, 6, 9: Consider a deload
What it is: Easier week to let body recover
How:
- Reduce weight by 30-40%
- Keep reps/sets same
- Focus on perfect form
- Active recovery
Why: Prevents overtraining, allows adaptation, you come back stronger
What If You Miss a Session?
Life happens. Don’t stress.
Missed one session:
- Just continue next scheduled day
- Don’t try to “catch up”
- One missed session won’t hurt
Missed whole week:
- Start again where you left off
- Maybe slightly lighter weights
- You’ll be back to normal quickly
Don’t:
- Try to do two sessions in one day
- Feel guilty
- Give up entirely

Essential to track:

- Reps completed
- Sets done
- How it felt (1-10 difficulty)

“Can I add exercises?” Not in first 12 weeks. Master these first. Then customise.
“Can I train more than 4 days?” Not recommended initially. Recovery matters. Be patient.
“This seems too easy.” Perfect form is hard. If it’s truly easy, increase weight.
“I can’t do pull-ups.” Use assisted pull-up machine or lat pulldown. Build up to it.
“My gym doesn’t have X equipment.” Substitute with similar movement. Ask trainers for alternatives.
After Week 12
